EZ Bar Pullover Overview

The ez bar pullover works your lats. Your lats are the big wing muscles on the sides of your back. It also uses your chest, triceps, and abs. You lie on a bench and hold an EZ bar overhead. Then you move the bar in an arc behind your head. The ez bar pullover gives your lats and chest a deep stretch. That stretch helps build a wider back. The EZ bar is easy on your wrists. This move is a step up for lifters who know the basics. It fits in a back or chest day. It teaches you to feel your lats stretch and squeeze.

What Is The Point of the EZ Bar Pullover?

The ez bar pullover exercise builds a wider back and bigger chest. It stretches your lats through a full range of motion while hitting your chest and triceps too.

How To Do The EZ Bar Pullover

  1. Lie back on a flat bench with your head near the end, feet planted firmly on the floor. Hold an EZ bar with both hands using the angled grips, hands about shoulder-width apart.
  2. Press the bar up so it sits over your chest with your arms nearly straight and a small, fixed bend in your elbows. This slight bend stays the same for the whole movement.
  3. Set your shoulder blades down and back into the bench and brace your core. A tight setup keeps your ribcage stable so the stretch lands on your lats and chest.
  4. Take a breath and lower the bar back over and behind your head in a smooth arc. Keep that fixed elbow bend so it stays a pullover and not a triceps extension.
  5. Lower until you feel a strong stretch through your lats and chest, usually when the bar is roughly in line with or just below your head. Do not force it past a comfortable stretch.
  6. Keep your ribcage down and avoid arching your lower back off the bench as you reach the stretched position. The stretch should be in the lats, not the lower back.
  7. Pull the bar back up along the same arc, thinking about driving with your lats to bring your arms back over your chest. Squeeze at the top.
  8. Keep the elbows in that fixed bend the entire time and control the whole path. Do not let the bar drop fast behind your head.
  9. Finish over your chest with light tension still on the lats, then lower again. Aim for a slow 2 to 3 second lower and 8 to 15 controlled reps.

EZ Bar Pullover Form Tips

  1. Keep a slight bend in your elbows the whole time.
  2. Move the bar in a smooth arc, not a straight line.
  3. Keep your hips and back on the bench. Do not arch up.
  4. Feel the stretch in your lats at the bottom.
  5. Squeeze your lats as you pull the bar back over.
  6. Pull your core tight to guard your back.
  7. Breathe in as you lower. Breathe out as you pull up.
  8. Keep your feet flat for a firm base.
  9. Move slow and controlled the whole rep.

Common Mistakes to Avoid for the EZ Bar Pullover

  1. Bending and straightening the elbows through the rep. When the elbows open and close, the pullover turns into a triceps extension and the lats stop working. Lock in one soft elbow bend at the start and hold it fixed the whole way.
  2. Arching the lower back off the bench at the stretch. Letting the ribcage flare and the back arch shifts the stretch to your spine and risks your lower back. Keep your ribs down and your core braced so the stretch stays in the lats and chest.
  3. Lowering the bar too far too fast. Dropping deep and quick can strain the shoulders at the bottom of the stretch. Lower under control and stop at a strong but comfortable stretch rather than forcing extra range.
  4. Using too much weight. Going heavy on a pullover wrecks your control and puts the shoulders in a vulnerable stretched position. Pick a light to moderate load you can move slowly through a full arc.
  5. Rushing the lowering phase. Dropping the bar fast wastes the eccentric, which is where much of the stretch-driven growth happens. Lower over about 2 to 3 seconds and resist the whole way.
  6. Not driving with the lats. Pulling the bar up with just the arms skips the whole point of the movement. Think about your lats pulling your arms back over your chest so the back does the work.
  7. Cutting the stretch short. Barely lowering the bar behind your head never loads the lats in their lengthened position. Reach back until you feel a real stretch, which is where the pullover shines.
  8. Flaring the elbows out wide. Letting the elbows spread changes the path and stresses the shoulders. Keep the elbows in and pointed roughly forward so the arc stays clean.
  9. Losing your shoulder blade set. If your shoulders roll forward off the bench, the lats lose their stable base. Keep your blades pulled down and back and pressed into the bench throughout.
  10. Lifting the hips or feet. Driving with the lower body to help move the bar is a cheat that takes tension off the target. Keep your hips on the bench and feet planted for a stable base.
  11. Holding your breath at the stretch. Locking your breath in the stretched position spikes pressure and can make you dizzy. Breathe in as you lower and out as you pull back over your chest.

EZ Bar Pullover Workout Tips

  1. Keep one fixed soft elbow bend the whole time. This single cue is what keeps it a lat and chest pullover instead of a triceps extension, so set it and hold it.
  2. Chase the stretch on your lats at the bottom. Loading a muscle in its lengthened position is a powerful growth driver, and the pullover is one of the best moves for stretching the lats under load.
  3. Control the lowering over 2 to 3 seconds. Owning the eccentric keeps tension on the lats and chest and builds more than dropping the bar behind your head.
  4. Think about your lats pulling the bar back over your chest. Driving with the back rather than the arms is what makes the pullover a lat builder instead of an arm move.
  5. Keep your ribcage down and core braced. A stable trunk keeps the stretch in the lats and off your lower back, which protects your spine at the bottom.
  6. Run this in the 8 to 15 rep range for 3 to 4 sets. The pullover rewards control and a good stretch over heavy loading, so keep the weight moderate.
  7. Program it after your main back or chest work. It polishes off the lats and chest with a stretch that rows and presses do not fully provide.
  8. Progress by adding small weight while keeping the range full. Nudging the load up slowly with good control is progressive overload done safely on a stretch movement.
  9. Use the EZ bar grips to keep your wrists comfortable. The angled handles ease the strain on your wrists compared to a straight bar, letting you focus on the stretch.
  10. Add a one to two second pause at the stretched bottom on some sets. Pausing in the lengthened position removes momentum and loads the lats hard where it matters.
  11. Keep the movement slow and smooth throughout. A controlled arc protects the shoulders and keeps constant tension on the target muscles.
  12. Feel the difference between a lat pullover and a chest focus. Keeping the elbows in and driving with the back emphasizes the lats, and you can feel the chest more if you widen slightly.
  13. Do not train the pullover to hard failure. The stretched shoulder position is not the place to grind ugly reps, so leave a little in the tank.
  14. Pair it with rows and pulldowns for a complete back. The pullover trains the lats through a stretch that complements the squeeze you get from pulling movements.
  15. Film a set from the side to check your arc and back. It shows whether your elbows are staying fixed and your lower back is staying down.
  16. Be patient and prioritize control. The pullover builds the lats and expands the ribcage over time when you keep the reps slow and honest.
