1 4 Squat Overview

The 1 4 squat is a slow, controlled squat. You lower down in one second. Then you hold the bottom for four seconds. Then you stand back up. It works your quads, the muscles on the front of your thighs. It also works your glutes, your butt muscles. You need no equipment at all. This squat builds strong legs and control. The long hold makes your muscles work extra hard. It teaches you to stay strong at the bottom. It is good for beginners. Do it early in a leg workout. You can do it at home in a small space. Count your seconds and keep good form.

What Is The Point of the 1 4 Squat?

The 1 4 squat builds leg strength with a tempo twist. You squat down in 1 second, hold for 4 seconds, then stand up - creating more time under tension.

How To Do The 1 4 Squat

  1. Stand with your feet shoulder width apart and your toes turned slightly out. Brace your core and lift your chest.
  2. Set your weight in the middle of your feet and grip the floor with your toes. Pull your shoulders back for a tall posture.
  3. Take a breath and lower into the squat over about 1 second by pushing your hips back and bending your knees. Stay controlled even though the descent is quick.
  4. Sink until your thighs are about parallel to the floor, keeping your chest up and heels planted. Drive your knees out in line with your feet.
  5. Hold that bottom position for a full 4 seconds. This long pause is what makes the exercise burn and builds strength right where you are weakest.

  7. After the 4 second count, drive through your heels to stand back up in a controlled motion. Squeeze your glutes at the top.

Count the full four seconds honestly at the bottom, keeping your chest tall and your knees driving out the whole time. Manage your breath and keep a light brace through the hold. Aim for 8 to 12 quality reps, and stop the set once your form starts to shake.

  1. Keep your chest up the whole time.
  2. Turn your toes out a little.
  3. Push your hips back as you lower.
  4. Keep your knees over your feet.
  5. Hold the bottom for four full seconds.
  6. Keep breathing during the hold.
  7. Drive through your heels to stand.
  8. Squeeze your glutes at the top.
  9. Keep your core tight the whole rep.

Common Mistakes to Avoid for the 1 4 Squat

  1. Rushing or skipping the 4 second hold. The long pause at the bottom is the entire point, and cutting it short throws away the strength and control it builds. Count out a full 4 seconds every rep, right at parallel depth.
  2. Letting your knees cave inward. When the knees collapse toward the midline, especially during a long hold, the joints take a bad load. Drive your knees out in line with your feet and hold them there the whole time.
  3. Lifting your heels in the hold. Rising onto the balls of your feet during the pause throws you forward and stresses the knees. Keep your heels planted and your weight balanced over your midfoot.
  4. Rounding your lower back at the bottom. Letting the spine round under the long hold loads the discs in a weak position. Keep your chest up and your back flat through the whole pause.
  5. Not going deep enough. A shallow squat skips the range where the pause does its very best work. Sink to about parallel before you start the four second count.
  6. Bouncing out of the bottom. Using a rebound to stand skips the hard work the hold just set up. Come out of the pause under control and drive up with your legs.
  7. Holding your breath for the whole rep. Breath-holding through a 4 second squat hold spikes your pressure and makes you dizzy. Manage your breath and keep a light brace during the pause.
  8. Losing your brace during the hold. A core that relaxes at the bottom lets your posture crumble under you. Stay tight and braced through the entire 4 seconds.
  9. Letting the torso pitch forward. Falling forward shifts the load onto your lower back. Keep your chest tall and your weight over your midfoot the whole rep.
  10. Rushing the descent into a drop. A fast down phase should still be controlled, not a full collapse. Lower in about a second but stay in charge the whole way down.
  11. Grinding out sloppy reps once it burns. When the legs start to shake, form is the first thing to go. Stop the set while your reps are still clean rather than grinding out ugly ones.

  1. The 1 4 squat uses a quick one second descent and a long 4 second pause at the bottom. That pause kills momentum and builds strength and control right at the hardest point of the squat.
  2. The bottom hold is brutal in the best way. Time under tension is your overload here, since you have no weight to add.

  9. Use the long pause to feel your position. Check your knees, heels, and back while you hold at the bottom.
  10. Chase the burn in your quads and glutes during the hold. That deep, aching pause at the bottom is where the real strength gains come from.
  11. This tempo work carries straight over to a stronger loaded squat. Owning the bottom position makes heavy squats feel better.
  12. Brace your core the whole time, and especially hard during the long hold. A tight, braced trunk keeps you upright and keeps your spine safe.
  13. Do not sacrifice depth for reps. A clean parallel squat with a full hold beats a shallow, rushed one.
  14. Warm up your hips, knees, and ankles first. A long bottom hold asks a lot of your joints in a deep range, so prime them well.
  15. Breathe steadily and keep your face relaxed during the hold. Fighting the long pause with a clenched, tense body just wastes energy you need.
  16. Stay consistent and your squat strength and depth improve together. Tempo work like this pays off fast and makes loaded squats feel far more solid.
